Natalie's Recipe Of The Week



Barbecued Lime Shrimp and Corn



With virtually no cleanup, cooking a meal in foil over the fire is simple. Buy premade foil oven bags, or fashion your own from heavy-duty aluminum foil. Then toss the bag directly on the coals. If you skip the couscous, soak up the juices with French bread.

Yield

4 servings (serving size: 5 ounces shrimp, 2 pieces corn, and 1 cup couscous)

Ingredients

  • 1/3 cup fresh lime juice
  • 1/4 cup fresh orange juice
  • 2 tablespoons low-sodium soy sauce
  • 2 tablespoons honey
  • 2 garlic cloves, minced
  • 2 teaspoons grated peeled fresh ginger
  • 2 tablespoons sugar
  • 1 teaspoon ground coriander seeds
  • 1/4 teaspoon black pepper
  • 2 ears corn, each cut crosswise into 4 pieces
  • 1 1/2 pounds large shrimp, peeled and deveined
  • 4 cups cooked couscous

Preparation

At home, combine the first 9 ingredients in a heavy-duty, zip-top plastic bag, and seal. Place the corn, shrimp, and couscous in separate heavy-duty zip-top plastic bags, and seal bags. Place the shrimp in cooler.

At campsite, place lime mixture, corn, and shrimp in foil oven bag. Place directly on hot coals (or in a 450° oven if at home); cook 10 minutes. Serve over couscous.

Natalie's Recipe Of The Week


Juicy and sweet, the perfect mix to complement your dinner.

Citrus-ginger salad

INGREDIENTS:

Salad
• 2 cups romaine lettuce, chopped
• 2 cups baby spinach leaves
• ½ red onion, sliced
• 2 tangerines peeled sliced into segments
• 1 pink grapefruit, peeled and sliced into segments
• 1 orange, peeled and sliced into segments
• ½ cup jicama, peeled and sliced into strips
• ¼ cup sliced almonds

Dressing
• 3 tbsp orange juice
• 3 tbsp grapefruit juice
• 2 tbsp apple cider vinegar
• 1 tbsp lemon juice
• 1 tbsp honey
• 1 tbsp peeled and grated fresh ginger
• 1 tbsp peanut oil

INSTRUCTIONS:

In a large bowl, combine romaine lettuce, spinach, red onion, tangerines, grapefruit, orange and jicama. Combine orange juice, grapefruit juice, apple cider vinegar, lemon juice, honey, and ginger in a small bowl. Whisk until well mixed, then gradually mix peanut oil into mixture. Chill for 15 minutes in refrigerator. Whisk again before tossing with salad. Scoop salad into bowls and sprinkle the almonds over each serving.

As fad diets come and go, the weight goes up and down.

When bathing suit season approaches, there’s always a diet that promises you’ll be thinner in six weeks. The appeal of these diets comes from the hope that we can be slim and trim with as little effort as possible. Most fad diets work in the beginning, usually because the suggested eating regimens help you cut calories in one way or another. But diets that restrict certain food groups or promise unrealistic results are difficult – or unhealthy – to sustain over time. As soon as you go back to your usual eating patterns, the weight comes piling back on. This creates the yo-yo effect of losing and regaining weight.

There is no magic bullet.

No matter which hook a fad diet is using, it isn’t reasonable to expect miraculous weight loss that will last. The trick is to find an everyday eating plan that not only keeps the pounds off but also provides the right balance of calories and nutrition – and that combination requires a lifestyle change.

While most fad diets result in quick weight loss early on, more research is needed on the effectiveness for long-term weight loss. If followed for a long time, these diets may result in potential health problems. To lose weight safely and effectively, you should eat an appropriate number of calories from a balanced diet rich in fresh fruits and vegetables, whole grains, and fat-free dairy products. Also cut back on the nutrient-poor foods, and be physically active.

You’ll know it’s a fad diet if it:

* Promises magic or miracle foods that burn fat.
* Requires you to eat unusual quantities of only one food or food type.
* Requires rigid menus of a limited selection of foods to be eaten at a specific time and day.
* Requires you to eat specific food combinations in certain sequences or combinations.
* Promises rapid weight loss of more than two pounds a week.
* Has no warning for those with diabetes or high blood pressure to seek medical advice before starting the diet.
* Does not include increased physical activity as part of the plan.

'Natalie's Recipe Of The Week'













Cooking doesn’t have to be a chore with this simple and healthy meal.


Fantastic Chicken Fajitas



Ingredients:

• 1 lb chicken breast, skinless and boneless (or 1 lb flank steak, fish or shrimp)
• Cracked black pepper to taste
• 1 green pepper, cored, seeded and sliced into thin strips
• 1 white onion, peeled and sliced into thin slices
• 8 whole-wheat flour tortillas

guacamole:
• 1 ripe avocado, peeled, seeded and diced
• 1 ripe tomato, diced
• 1 tbsp lime juice
• Tabasco sauce to taste
• 1 tbsp fresh cilantro, chopped

tomato salsa:
• 2 ripe tomatoes, diced
• 1 red onion, diced
• 1 tsp Worcestershire sauce
• 1 jalapeno, seeded and minced (optional)
• 1 tbsp fresh cilantro, chopped


Instructions:

Fajitas: Slice the chicken into thin strips and season with cracked pepper. Sauté in non-stick pan until fully cooked. Grill or sauté the onions and peppers until cooked. Warm tortillas in the oven.
Guacamole: Mash the avocado in a mixing bowl. Combine all ingredients and mix until evenly distributed.
Tomato Salsa: In a mixing bowl, combine all ingredients and
mix well.
To Serve: Place warm tortillas on four plates and top with chicken, vegetables, guacamole and salsa. Roll into your favorite shape.

Shrimp and Pesto Pizza

INGREDIENTS:
• Nonstick cooking spray
• 1 recipe whole-wheat and flax pizza dough (recipe follows)
• 1/4 cup reduced-fat pesto
• 6 oz large raw shrimp, peeled and deveined (approx 20 to 24 shrimp)
• 1/2 medium-sized red bell pepper, sliced

INSTRUCTIONS:
Preheat oven to 450 degrees Fahrenheit. Set baking rack in top third of oven. Lightly spray a baking sheet with nonstick cooking spray. Shape dough into a 12-inch round pan on prepared baking sheet. Spread pesto over dough. Top pizza with shrimp and pepper. Bake for 12 to 15 minutes. Cut into 8 slices and serve.

Whole-wheat and Flax-Meal Pizza Dough

INGREDIENTS:
• 2 1/4 cups whole-wheat flour
• 1/4 cup flax meal
• 1 tsp instant-rising yeast
• 1 tsp sugar
• 1 tsp salt
• 1 cup warm water (100 to 110 degrees Fahrenheit)
• 1 tbsp extra-virgin olive oil

INSTRUCTIONS:
In a large mixing bowl, combine flour, flax meal, yeast, sugar and salt. Stir in water and oil with a wooden spoon. When the dough starts to hold together, remove from bowl and knead by hand for 8 minutes (a standard mixer fitted with a dough hook makes this process much easier). Shape dough into a ball and return to bowl. Cover bowl with plastic wrap and let dough rise for one hour in a warm spot (70 to 80 degrees). Before baking, remove and knead dough for 5 or 6 strokes, then shape.

The Purpose Of Nutrient Timing


You’ve probably heard that breakfast is the most important meal of the day. While this is difficult to refute, pre- and post-workout nutrition are tied for a close second, with peri- nutrition just a nose behind. Refueling immediately post-workout is probably not a new concept. Working out depletes glycogen (the storage form of carbohydrate) and promotes protein breakdown (catabolism). Eating the proper nutrients soon after a workout will help replenish this glycogen and enhance protein building (anabolism). Always remember that working out is merely a stimulus needed to enhance muscle growth and recovery. However, it’s the actual time between workouts when your muscles grow.

The late Mike Mentzer always used a great analogy when discussing training. Lifting weights is like digging a hole in your muscles: if you continue to train and train without allowing for adequate recovery, the hole, per se, will only get bigger. Although he was speaking more in terms of overtraining, this same philosophy can be adopted to nutrition.

If you continue to train and don’t feed your body the nutrients it needs (adequate energy via high nutrient macronutrients), the hole will continue to grow deeper. Refueling the body allows for growth (i.e., you fill the hole from training with new lean body mass). Ultimately, over time this hole will not only “fill in” but will begin to overcompensate by overflowing or growing larger by building more lean body mass. Make sense? Extrapolating this example to nutrition and what you now know happens during rest, you should be well-aware that refueling your body around your workouts is crucial for recovery and optimal performance. Since this is not a new discovery, this article will concentrate more on pre- and post-workout nutrition. Several recent studies have demonstrated the importance of this concept, so let’s take a look.

As I mentioned, training results in muscle protein breakdown. Therefore, it makes sense that the higher the baseline protein status, the less negative impact training would have. To look at this simplistically, if you start at 100 percent protein status and go down to 50 percent from training, it would be better than starting at 50 percent and going down to 0 percent from training. In the second example you would always be trying to get up to 100 percent, whereas if you consistently fed your body the nutrients it needs, you would be better off.

A recent study investigated whether ingestion of a supplement (six grams of essential amino acids and 35 grams of sucrose) taken immediately before or after a training bout would alter the net protein balance in muscle. Interestingly, the authors noticed a significantly greater increase in those taking the pre-workout supplement compared to those taking a post-workout supplement. It appears that the mechanism here is there were more amino acids (remember, these are the building blocks of protein) available for the working muscle. Moreover, this effect carried over so that there was enhanced availability of amino acids for at least the first hour of the workout. So, you ask, “What if my workouts last more than an hour?”

Well, maybe it’s time to refeed your body some more nutrients during your workout. Why should you hinder your workout because your muscles are tired, hungry and just plain beat up? Race car drivers have the fastest, top notch cars available. However, during the Indy 500, they need to stop to refuel. Think of your muscles as race cars. If you don’t give them the fuels they need, they won’t perform.

So now the question is not only if you should feed your body before and/or during a workout, but what should you feed your body at these times. As I discussed in the previous study, participants received six grams of essential amino acids (equivalent to approximately 12 to 15 grams of whole proteins) and 35 grams of sucrose (carbohydrate). In terms of protein, there are obviously a million choices. But I don’t think gnawing on a filet mignon on your way to the gym is intelligent. As you are all aware, there are also a number of protein powders available (i.e., whey, casein, soy, etc). Furthermore, the processing of these proteins differs too (hydrolysates, isolates and concentrates). Wow, this is starting to get a bit technical. Let’s cut to the chase.

Studies have shown that whey protein, when consumed independent of any other foods, is absorbed more rapidly than casein protein. Although most of the time foods are often combined with one another, it’s safe to say whey is generally absorbed more rapidly. In terms of the various processing methods, taking one over the other will not make or break your muscle gains. Therefore, if taking a protein supplement prior to a workout, it would be best to take a quality whey protein supplement. Similarly, if taking a product during or after a workout, whey would take the cake. This is because you want a protein that’s rapidly available to your muscles. You don’t want to be sitting at the gym with a stomach full of protein powder sloshing around. Try a set of squats like that! With that said, mixing whey protein with some carbohydrates (either via powder or your favorite carbohydrate product) would be wise.

There are a number of pre-designed formulas on the market. In general, it would be best to stick with a carbohydrate:protein ratio of approximately 3 or 4:1 (e.g., for every 30 or 40 grams of carbohydrate, you should have 10 grams of protein). This could be a great thing to drink slowly on the way to the gym and continue to sip throughout your workout. Then, be sure to consume sufficient energy immediately after your workout and continue to refeed your body throughout the day. Of course, whole foods provide more nutrients than any supplement can provide, but carbohydrate:protein supplements are much more applicable and easily digested, so they are useful immediately before, during and after workouts.

So now let’s get back to the frequency of eating statement from the beginning. Utilizing the recommendations from my last piece on meal frequency, plus those in this column, one would be eating about eight times per day. Without getting into meal specifics, here’s an example of a day:

* Meal 1 - Breakfast
* Meal 2 - Pre-workout drink
* Workout
* Meal 3 - During workout drink
* Meal 4 - Post-workout drink
* Meal 5 - Lunch
* Meal 6 - Afternoon snack
* Meal 7 - Dinner
* Meal 8 - Evening snack

Of course, when I use the word “snack,” I am referring to a nutrient dense food, such as low-fat yogurt, fruit, etc. rather than what most Americans consider a snack. As long as your energy intake is sufficient for muscle growth and enhanced recovery, but not so high it’s resulting in fat storage, you’re on the way to a new you. The best judge of that is the mirror, not the scale or anyone else. Only you can set goals for yourself and shoot to achieve those. Don’t let anyone or anything get in your way.

How To Train The Abdominals




"All I want is a Six Pack!" It is almost a standard request to a personal trainer from a prospective or current client. There’s no getting away from it; we are literally obsessed with our physical appearance and no body part (other than maybe the butt) has perfection wished upon it more often or receives more specific work and attention than the abdominals!

This is not necessarily a bad thing, provided that the cosmetic enhancements come along with improved health and functional benefit. Nor is it a surprise! The abdominals are the centerpiece of the body and one's eyes are automatically drawn to that area, so it stands to reason that we would want them to look good.

From a functional perspective, a great set of abdominals are the key to optimal performance in a multitude of exercises and activities as well as being a major key in the prevention of back injuries and pain!

However, a great looking set of abdominals will not necessarily be functionally effective.

The goal of working this muscle group (and any other) should be to get the ultimate in both cosmetic development and functional value.

We must also be very careful about subscribing to a myth that none of us really believe in (or shouldn’t): spot reduction! "I would never be guilty of promoting that!" I hear you say? Think again! How many times has a client told you that he wants to lose fat off his waist/hip and/or wants lots of abdominal/thigh work for the same purpose? How many times have you responded by giving him what he asks for and usually at every single session with high repetitions and multiple reps? For what purpose is the A.B.T. (Abs, Butt & Thigh) class promoted other than to support the ridiculous notion that spot reduction is possible? How many gyms provide such classes and direct "appropriate" clients to participate? If you fall into any of these categories, then by association you are indeed guilty!

Enough of this preamble, and on with the article!

To achieve the ultimate in abdominal development in both function and form in minimum time, the trainer must approach the task from three directions, targeting three specific factors:

  1. The deep abdominal and spinal stabilizers used in everyday activity
  2. The external (visible) spinal flexors
  3. What you or the client eats

In short, this article is not about diet, but let me say this: if you insist on shovelling in copious amounts of starchy carbohydrates, then the majority of you should forget about ever making significant visual acquaintance with your "six pack" no matter how hard you work ‘em. This statement is a whole other article that needs to be addressed separately.

So, in reality, we are only addressing factors 1 and 2.

Factor 1 – Deep Abdominals and Spinal Stabilizers

I’ll keep this simple. This group of muscles generally act in an involuntary fashion. They are skeletal muscles, and we do have the ability to voluntarily contract them, but they are most active in a stabilizing role, reacting to shifts in the body’s centre of gravity in relation to its base of support as well as altered pressure on joints. In short, these factors are known as "tilt and equilibrium reactions" and "proprioception."

Training for these skills is a cinch. Basically, you just have to perform free standing, resistance training exercises or, for that matter, any activity that has you moving in multiple directions (i.e., aerobic classes) possibly except swimming. Why not swimming? In the water, you are supported partially in three dimensions, gravity exerts less effect, creating less need for these particular muscles to be active to support the skeleton and another factor may be that eccentric resistance is all but absent in water. (I am not saying that swimming is a redundant health pursuit. I am simply saying that it is not productive in developing the core stability and joint proprioception required for life outside of water!)

Free weight, resistance training exercises (including cables and pulleys) will generally require good levels of activation of the deep core and abdominal muscles and are most effective for the development of the same. Following these simple tips during workouts can enhance this:

  1. Replace benches and seats with a Swiss Ball.
  2. Train the body unilaterally (one side at a time) without hanging on to something.
  3. Maintain perfect posture – don’t let the weight dictate your position.
  4. Activate deep abdominals by pulling in the stomach.
  5. Don’t use a weight-training belt.
  6. Reduce your base of support (stand on one foot) during upper body exercises.

One of the added benefits of training this way is a significant increase in calorie expenditure! By bringing multiple deep stabilizers, proprioceptors and other extraneous muscle groups into play, the amount of energy required to perform the exercise is significantly increased. The increased innervation of the nervous system results in a hormonal situation that is highly favourable to fat metabolism. The functional/real life value of the exercise is greatly enhanced as well as a much improved injury prevention ability, not to mention that the resultant fat loss will serve to make your abs more visible. The time taken for the session is the same, but the calorie usage is greater! Whichever way you look at it, you can’t lose!

Factor 2 - External Spinal Flexors

This group of muscles simply consists of the Rectus Abdominus and the External Obliques. As with all muscles in the body, they act in an integrated way with numerous other muscle groups to perform a particular movement: in this case, spinal flexion, rotation and lateral flexion. Movements to work this area should consist of variants of these movements.

It is unwise (if not impossible) to try and isolate these muscles for three reasons:

  1. Muscle isolation does not happen in real life and is rarely necessary in training.
  2. Greater loads and/or intensity can be applied to a "group" of muscles as opposed to a muscle working autonomously (resulting in the hormonal situation mentioned above).
  3. Functional integration and "real life carry over" inevitably results in greater training effects in energy expenditure, strength development, injury prevention capabilities and inevitably far better cosmetic results.

Factors that one should consider implementing are:

  1. Train the muscle(s) through as full a range of movement as safely and as practically as possible.
  2. Utilize resistance from weights, cables and even machines.
  3. Train to at least concentric failure and, if possible, eccentric failure on working sets.
  4. Keep repetition rage below 15-20.
  5. Perform multiple movement patterns, even within the same set.
  6. Limit the use of "fixed path of resistance" machines.
  7. Vary the exercises, resistance and repetition range from session to session.
  8. Keep working sets and exercises to no more than two of each.
  9. Train this muscle group 1 – 2 X per week, program it like any other body part and always train it last in the session.

Technical Issue

Past, and even in some quarters, current teaching criteria would indicate that during crunch type exercises, the lower back must remain in contact with the floor. This is incorrect and dysfunctional from the point of view that if the spine remains flat on the floor, it stands to reason that the spine remains in flexion – not even approaching neutral curvature. The lumbar spine is not naturally flat! It has (or should have) a lordotic (concave) curve in it!

If this is considered, then the muscle that flexes the spine will remain in a contracted/shortened state with the spine staying in flexion through the exercise. The target muscle will not be worked in anything approaching full ROM. This then poses two issues that need to be carefully considered.

  1. The muscle is only being worked through partial ROM and is likely to only be strong through the range that it is worked! Considering the target muscle in this case is the Rectus Abdominus and it is a "back up" muscle to the Transverse Abdominus (TA) in preventing the spine going into forced, passive extension! (It inevitably takes over that role when the TA ‘lets go’ – generally in extension beyond neutral). Should it not be trained in the ranges that it might be required, then it is unlikely to be much use when it is actually needed for the task.
  2. Working the abdominals with the spine maintained flat on the ground and the head/neck continuously protracted is simply promoting and developing a kyphotic (round shouldered) head forward posture! An unacceptable amount of individuals in modern society already suffer chronically from this condition - the last thing we should be doing is promoting and developing it! Especially in the highly repetitive manner that happens in "Exercise to Music" classes. We are just enforcing an already deeply established bad habit and making it worse!

The Exercises

The numbers of exercises available to you for this muscle group are immense. It would be impossible for me to list and describe even half of them here. So, I have selected my top 5 "Ab Killer" exercises and described them, along with photographs for your perusal and subsequent trialing.

Before embarking on the description of the exercises, I should probably enlighten you on some of the terminology I’ll use to describe some exercises.

Folded Mat refers to a plain old "sit up" mat with (surprise, surprise) a variable number of folds placed in it to adjust the difficulty of the exercise. The folds are about the same width as the distance between the base of the scapula and the base of the spine. The client lies supine across the folds making sure they are centred between the scapula and the base of the spine. This is done, as the name of the exercise describes, to extend the range of motion in the crunch and is a great alternative and variation to using a Swiss Ball or DuraDisk. The more folds you put in the mat, then the greater the ROM and the difficulty of the exercise.

Just make sure of two things: 1) That the clients’ hips and shoulders can touch the ground at either side of the folds and 2) that extended ROM of the spine is not going to aggravate any pre-existing conditions.

DuraDisk is a 30cm diameter inflatable disk with a very high burst rating. It can be inflated or deflated to varying degrees. Greater inflation generally will mean less stability, greater ROM (in abdominal exercises) and a higher degree of difficulty. Same two precautions as for the Folded Mat apply. Bench (applies in Extended Crunch only) refers to lying supine on a standard gym bench with the upper torso, down to the base of the shoulder blades, positioned just off the end of the bench and the feet anchored or held by the trainer. Again, this is used to increase the effective ROM. But I strongly suggest caution and control in this variation and application to advanced level clients only.

1) Extended Range Balance Crunch – (Ball, DuraDisk or Folded Mat): To do this properly requires a high degree of skill, abdominal strength and control. I will describe to you the advanced version and then give you some interim techniques to assist you in getting there.

For the "full" version, a 4–5 Folded Mat or DuraDisk is required. Start position is with the mat or disk placed at a "balance" point between the hips and shoulder blades. Thighs should be in the vertical aspect, the knees bent and the ankles crossed. The hands should be positioned at the temples.

Begin the movement by simultaneously lifting the hips and the shoulders off the ground until the abs are fully contracted and you are "balanced" on the mat/disc. The return to the start position should be a controlled and simultaneous descent of the hip and shoulders, both coming into contact with the ground at the same time.

It is unlikely you will ever need resistance for this exercise, and if you can make 10 repetitions unassisted (especially on the disk), you are exceptional.

Slightly easier variations would include placing the heels on a bench (you can lie across a Swiss Ball for this version) or in the hands of the trainer to allow some purchase through the heels or have a trainer assist your balance. Some adjustment of the placement of the mat/disk may be required to find the individual point of balance.

2) Swiss Ball Reverse Crunch: Place a large (65cm+) Swiss Ball up against a machine with 2 upright posts (be sure to protect the ball from any sharp edges). Lie against the ball at angle of 45 degrees to the posts and grip them with both hands. Lift the legs until the thighs are at 90 degrees to the torso; this is the starting position. Perform the movement by flexing the spine and drawing the pelvis up off the ball to full spinal flexion then return to the start position.

Resistance, such as a dumbell between the feet, a cable or a rubber band may be added.

Movement at the hip joint should be kept to a minimum.

An easier variation could be done by placing a DuraDisk or Folded Mat under the Lumbar spine while lying on an incline abdominal bench or even while flat on the floor.

3) Weight Resisted Extended Crunch – (Ball, DuraDisk, Folded Mat or Bench): Lie supine across a DuraDisk, Folded mat, Swiss Ball or with the upper torso hanging off the end of a bench (see instructions for correct performance of this particular version earlier in the article). Hold a weight plate on the chest or forehead or set up with cables or elastics. Make sure that the neck is in extension and that the head is supported on the Ball or ground (dependent on the exercise) prior to the commencement of each repetition.

Begin the movement by flexing the neck first and then allow spinal flexion to occur sequentially to the point where the ribs and pelvis are as close together as possible. At this point the spinal flexors have reached their point of full contraction and to continue beyond this will inevitably engage the hip flexors. This is acceptable and even quite functional as it is rare that spinal flexion will happen without some hip flexion in real life, so it may improve the functional benefit of the exercise to perform the full sit up. However, if you are using a weight plate, be advised that resistance to the target muscle groups is reduced as the plate travels closer to and above the hip joint. This shortcoming is eliminated if cables or elastics are used instead of or in conjunction with the weight.

Functionality and effectiveness can be increased by reaching out behind with the arms at the point of full extension and by pulling them in as the client comes up.

This exercise can be made easier by using less folds in the mat, less air in the DuraDisk or bringing the client further forward on the ball.

4) Bench Kneeling Cable Crunch: This is probably my favorite abdominal exercise. I see many people performing versions of this but very few get it right.

Start position requires you to kneel on a flat bench that has been pushed up in front of a Lat Pulldown machine or overhead pulley with a rope attachment. Tuck the toes over the end of the bench for grip, maintain a right angle at both hip and knee throughout the movement and have the spine in the position of full extension. Hold the rope in your hands and rest the forehead on the thumbs.

Select a weight that is heavy enough to support you comfortably in the start position. If it is too light, you will find yourself falling face first onto the bench. The exercise seems to be more effective if you are back from, rather than directly underneath, the pulley wheel. A 20kg disk placed between the bench and the machine will give the desired result.

While maintaining hip and knee angles, begin the movement by contracting the abdominals and flexing the spine. Imagine yourself curling around a pole directly under your abdomen. Return to the start position under strict control. (A tip here for greater effectiveness is to "suck in" the stomach hard during the eccentric phase – it seems to increase the workload on the abs.) Remember that the exercise is spinal flexion not hip flexion – keep the hip joint stationary!

Adding a twist (right elbow to left knee) into this movement (and the others described previously) gives a good functional variation.

5) Dumbell Bent Press: This is an exercise from the distant past of weight lifting and was a competitive lift way back in the 1800s. It may seem like a strange exercise to do for the abdominals – until the morning after the session and your obliques feel like they are on fire!

Hold a dumbell in one hand at the shoulder (same as a press), in the upright position, feet slightly wider than hip width. This is the start position. Perform the movement, not by pressing up the dumbell but by pushing and rotating the body away from it. Imagine that you are attempting to pick up a weight off the floor and between your feet with your free hand (which is in fact an exercise/lift known as "Two Hands Anyhow").

While keeping the dumbell at arms length, return to the upright position and then lower the dumbell to the shoulder to begin the next repetition.

A floor pulley system can be used to provide variety for this exercise.

Conclusion

Effective training of these muscles should be no different to the training philosophy applied to other muscle groups. The emphasis should be placed on avoiding homeostasis! That basically means that a muscle or muscle group will cease to respond favourably in strength, size or appearance if the necessity to adapt to the particular stress diminishes. Simply increasing the load or volume of work is rarely enough! The body will adapt to a "movement pattern" very quickly and become very efficient at performing it, even with increased loads.

Increased efficiency, while in some instances we desire it, in this case is not a desirable outcome. Efficiency means that we are using less effort to complete the exercise. It means there is less neurological recruitment of muscle fibres, and it basically means we are not going to reap the same benefits from the exercise as we were prior to the adaptation taking place. Remember the great improvements that you made as a beginner? These improvements were simply adaptation. Once adaptation took place, improvements diminished. Simply put, we must continually prevent our body from becoming too familiar with any one particular exercise. This factor alone may be the prime determining factor in "plateauing."

"IF NOTHING CHANGES, THEN NOTHING WILL CHANGE"

Chronic use of the same movement pattern, especially with "fixed path of resistance machines" will also induce a phenomenon known as pattern overload and slow down progress even quicker. These machines should be used sparingly.

In short, I am basically saying that it is more favourable to vary the exercises for any muscle group on a session-to-session basis rather than follow them religiously for extended periods of time.

The Hierarchy of Fat Loss

I've been training people for a long time. I own a gym that has several trainers training several people. Despite all of the athletes we've worked with over the years, by far the single biggest client request has been fat loss. I've made more money from the fat loss market than any other single client group. Over the years, my methods have evolved and been refined by what I see in the gym. Simply put, if I can get 20 pounds of fat off a client faster than my competition, I have a higher demand for my services.

I've written several articles on fat loss and answered countless questions on the topic. One of the questions I get a lot is this: "I'm trying to lose fat. How can I do that without losing strength/speed/muscle?" Basically, powerlifters want to keep powerlifting, mixed martial artists want to keep fighting, and recreational bodybuilders want to maintain their muscle mass, all while losing fat. Their massive fear of negatively impacting their athletic performance by not focusing on it for a short time is largely unfounded.

I think whenever we try to pursue two goals at once, we tend to compromise results. This is usually because we have a limited resource: time. If our goal is to generate fat loss, then using a periodized training approach with a specific fat loss phase (e.g., four weeks, eight weeks, etc.) where we focus exclusively on fat loss will always yield better results in the long term than trying to juggle two goals at once.

For example, a powerlifter trying to drop a weight class or lean out will be better served by not powerlifting for a period of time. By focusing on getting lean and then going back to powerlifting training, he won't fall into the downward spiral of trying to maintain his lifts and get lean at the same time. A 16 week program that includes eight weeks of hardcore fat loss training, followed by eight weeks of powerlifting work, will likely yield better results than 16 weeks of trying to do both simultaneously.

With our regular clients or with ourselves, we're usually extremely limited with time. Most of us can only train three to four times per week. With time being our limiting factor, how do we maximize fat loss? Is there a hierarchy of fat loss techniques? I think so. Before I get into it, I want to share with you something Mike Boyle said when he did a staff training at my facility: "The information presented is my opinion based on over 25 years of coaching experience, communication with several professionals in my field and an incessant desire to better myself and improve the rate and magnitude of my clients' results. I'm not here to argue my opinion versus your opinion. Please ask questions. I'll explain my views but am unlikely to change them."

I don't have 25 years of experience (only 17), but I feel pretty much the same. Here are my thoughts.

The Hierarchy of Fat Loss

1. Correct nutrition. There's pretty much nothing that can be done to out-train a crappy diet. You quite simply have to create a caloric deficit while eating enough protein and essential fats. There's no way around this.

2. See #1. Yep. It really is that important. Several trainers have espoused that the only difference between training for muscle gain and training for fat loss is your diet. I think that's a massive oversimplification, but it does reinforce how important and effective correct nutrition is toward your ultimate goal.

3. Activities that burn calories, maintain/promote muscle mass and elevate metabolism. I think it's fairly obvious that the bulk of calories burned are determined by our resting metabolic rate (RMR). The amount of calories burned outside of our resting metabolism (through exercise, thermic effect of feeding, etc.) is a smaller contributor to overall calories burned per day. We can also accept that RMR is largely a function of how much muscle you have on your body... and how hard it works. Therefore, adding activities that promote or maintain muscle mass will make that muscle mass work harder and elevate the metabolic rate. This will become our number one training priority when developing fat loss programs.

4. Activities that burn calories and elevate metabolism. The next level of fat loss programming would be a similar activity. We're still looking at activities that eat up calories and increase Exercise Post Oxygen Consumption (EPOC). EPOC is defined scientifically as the "recovery of metabolic rate back to pre-exercise levels." It can require several minutes for light exercise and several hours for hard intervals. Essentially, we're looking for activities that keep us burning more calories after the exercise session.

5. Activities that burn calories but don't necessarily maintain muscle or elevate metabolism. This is the icing on the cake, adding in activities that'll burn up additional calories but don't necessarily contribute to increasing metabolism. This is the least effective tool in your arsenal as it doesn't burn much outside of the primary exercise session. Let's put this fat loss continuum together in terms of our progressive training hierarchy.

Five Factors for Fat Loss Training

1. Metabolic Resistance Training - Basically we're using resistance training as the cornerstone of our fat loss programming. Our goal is to work every muscle group hard, frequently and with an intensity that creates a massive "metabolic disturbance" or "afterburn" that leaves the metabolism elevated for several hours post workout. A couple of studies to support this include the following:

STUDY #1: Schuenke MD, Mikat RP, McBride JM. Effect of an acute period of resistance exercise on excess post-exercise oxygen consumption: implications for body mass management. Eur J Appl Physiol. 2002 Mar;86(5):411-7. Epub 2002 Jan 29.

This study used a circuit training protocol of 12 sets in 31 minutes. EPOC was elevated significantly for 38 hours post workout. Thirty-eight hours is a pretty significant timeframe for metabolism to be elevated. If you trained at 9:00am until 10:00am on Monday morning, you're still burning more calories (without training) at midnight on Tuesday. Can we compound this with additional training within that 38 hours? No research has been done, but I have enough case studies to believe that you can.

STUDY #2: Kramer, Volek et al. Influence of exercise training on physiological and performance changes with weight loss in men. Med. Sci. Sports Exerc., Vol. 31, No. 9, pp. 1320-1329, 1999.

Overweight subjects were assigned to three groups: diet only, diet plus aerobics, diet plus aerobics plus weights. The diet group lost 14.6 pounds of fat in 12 weeks. The aerobic group lost only one more pound (15.6 pounds) than the diet group (training was three times a week starting at 30 minutes and progressing to 50 minutes over the 12 weeks). The weight training group lost 21.1 pounds of fat (44 percent and 35 percent more than diet and aerobic only groups respectively). Basically, the addition of aerobic training didn't result in any real world significant fat loss over dieting alone. Thirty-six sessions of up to 50 minutes is a lot of work for one additional pound of fat loss. However, the addition of resistance training greatly accelerated fat loss results.

STUDY #3: Bryner RW, Ullrich IH, Sauers J, Donley D, Hornsby G, Kolar M, Yeater R. Effects of resistance vs. aerobic training combined with an 800 calorie liquid diet on lean body mass and resting metabolic rate. J Am Coll Nutr. 1999 Apr;18(2):115-21.

The aerobic group performed four hours of aerobics per week. The resistance training group performed two to four sets of eight to 15 reps, 10 exercises, three times per week. V02 max increased equally in both groups. Both groups lost weight. The resistance training group lost significantly more fat and didn't lose any LBM, even at only 800 calories per day. (The reason the calories were so low was to take any dietary variables completely out of the equation and compare the effects of the exercise regime on LBM and metabolism.)

The resistance training group actually increased metabolism compared to the aerobic group, which decreased metabolism. It seems that resistance training is a more significant stress to the body than a starvation diet. In my experience, full body training in a superset, tri-set or circuit format (with non-competing exercises) in a rep range that generates lactic acid (and pushes the lactic acid threshold or LAT) seems to create the biggest metabolic demand. It makes sense: training legs, back and chest will burn more calories and elevate metabolism more than an isolated approach training one of them.

The rep range that seems to work best is the eight to 12 hypertrophy range, although going higher will work just as well with a less trained population. For a powerlifter or an advanced bodybuilder, doing one max effort exercise or heavy, low rep lift is more than enough to maintain your current strength levels. Examples:

* Powerlifter Exercise Sequence:
o Exercise One: Max Effort Squat, work up to a 3RM
o Transitioning into metabolic work
* Bodybuilder Exercise Sequence:
o 1A: Bench press, 2-3 sets of 4-6 reps
o 1B: Row, 2-3 sets of 4-6 reps
o Transitioning into metabolic work

2. High Intensity Anaerobic Interval Training - The second key "ingredient" in fat loss programming is high intensity interval training (HIIT). Interval work burns more calories than steady state and elevates metabolism significantly more than other forms of cardio. The downside is that it flat-out sucks to do it! The landmark study in interval training was from Tremblay.

STUDY #4: Tremblay A, Simoneau JA, Bouchard C. Impact of exercise intensity on body fatness and skeletal muscle metabolism. Metabolism. 1994 Jul;43(7):814-8

This study pitted 20 weeks of endurance training against 15 weeks of interval training:

Energy cost of endurance training = 28661 calories
Energy cost of interval training = 13614 calories (less than half)

The interval training group showed a nine times greater loss in subcutaneous fat than the endurance group (when corrected for energy cost). Read that again. Calorie for calorie, the interval training group lost nine times more fat overall. Why? Maybe it's EPOC, an up regulation of fat burning enzyme activity, or straight up G-Flux. I don't care. I'm a real world guy. If the interval training group had lost the same fat as the endurance group, we'd get the same results in less time. That means interval training is a better tool in your fat loss arsenal.

3. High Intensity Aerobic Interval Training - The next tool we'll pull out is essentially a lower intensity interval method where we use aerobic intervals.

STUDY #5: Talanian, Galloway et al Two weeks of High-Intensity Aerobic Interval Training increases the capacity for fat oxidation during exercise in women. J Appl Physiol (December 14, 2006). doi:10.1152/japplphysiol.01098.2006

This study looked at high-intensity aerobic interval training and its influence on fat oxidation. In summary, seven sessions of HIIT over two weeks induced marked increases in whole body and skeletal muscle capacity for fatty acid oxidation during exercise in moderately active women. In layman's terms, the interval work appeared to "up regulate" fat burning enzymes. Basically, this means we can burn more fat in other activities as a result of this inclusion. In other words, we get some more bang for our buck. I do have a quick disclaimer, though. My colleague Alan Aragon once said, "Caring about how much fat is burned during exercise is equivalent to worrying about how much muscle is built during exercise." In other words, substrate utilization during exercise isn't really an important variable in the big picture of fat loss, total calories burned overall is.

4. Steady State High Intensity Aerobic Training Tool - This one is just hard cardio work. We're burning calories, but we aren't working hard enough to increase EPOC significantly or to do anything beyond the session itself. But calories do count. Burning another 300 or so calories per day will add up.

5. Steady State Low Intensity Aerobic Training - This is just activity, going for a walk in the park, etc. It won't burn a lot of calories. It won't increase muscle or EPOC. There isn't very much research showing that low intensity aerobic training actually results in very much additional fat loss, but you're going to have to really work to convince me that moving more is going to hurt you when you're in fat attack mode.

Putting It All Together: Time Management

You'll notice that this is perhaps the opposite recommendations from what you typically read in the mainstream media. Usually fat loss recommendations start with low intensity aerobics, progress to high intensity aerobics and then intervals. Finally, when you're "in shape," they recommend resistance training.

My approach to massive fat loss is attacking from the complete opposite of the norm. If you're a professional bodybuilder, then you typically have extra time to add in cardio and do extra work to get lean. A "real world" client with a job and a family can rarely afford additional time; therefore, we need to look at our training in a more efficient manner and focus on our time available first, then design our programming based on that.

If you have three hours per week, use only #1 above: metabolic resistance training This can be three one-hour training sessions or four 45-minute training sessions. It doesn't seem to matter. However, once you're getting three hours per week of total body resistance training, in my experience, I haven't seen an additional effect in terms of fat loss by doing more. My guess is that, at that point, recovery starts to become a concern and intensity is impaired. This type of training involves barbell complexes, supersets, tri-sets, circuits, EDT work, kettlebell combos, etc.

If you have three to five hours, use #1 and # 2: weight training plus high intensity interval work. At this point, any additional work is usually in the form of high intensity interval training. I'm looking to burn up more calories and continue to elevate EPOC. Interval training is like putting your savings into a high return investment account. Low intensity aerobics is like hiding it under your mattress. Both will work, but the return you get is radically different.

If you have five to six hours available, add #3: aerobic interval training. Aerobic intervals win out at this point because it's still higher intensity overall than steady state work, so it burns more calories. There appears to be a fat oxidation benefit, and it will still be easier to recover from than additional anaerobic work.

If you have six to eight hours available, add #4. If you're not losing a lot of fat with six hours of training already, then I'd be taking a very close look at your diet. If everything is in place, but we just need to ramp up fat loss some more (e.g., for a special event: a photo shoot, high school reunion, etc.), then we'll add in some hard cardio such as a long run or bike ride with heart rate at 75 percent of max or higher.

Why not do as much of this as possible then? Well, the goal is to burn as many calories as we can without negatively impacting the intensity of our higher priority activities. If I have more time than that, I'll add # 5. I don't think most of us have more than eight hours of training time available per week. But if we do, this is when any additional activity will help to burn up calories, which is never a bad thing. A lot of fighters have used this activity to help make weight. This works because it burns up calories but doesn't leave you tired for your strength training, sparring or technical work. That's the key with the addition of this activity: get your body moving and burn up some additional calories but not to work so hard that it inhibits recovery and negatively affects our other training.

The research and the real world don't really show massive changes from the inclusion of this type of activity. However, I think everything has its place. Remember, this is a hierarchy of training, and this is fifth on the list for a reason. Smart guys call this NEAT (Non Exercise Activity Thermogenesis). I call it moving a wee bit more than normal.

Keep in mind that all I've said here is that harder training works better than easier training. It really is that simple. To conclude, I agree with coach Dan John. Attack body fat with a passion and a single minded goal. The best way to do this is with an all-out assault implementing the hierarchy I described above.

"Discoveries Of Scientific Balance Training - Part 1"



I’m not going to lie to you. This is a technical series of articles that will challenge many readers for a variety of reasons. Some may be challenged by the anatomy, some may be challenged by the concepts and others may find the realities of balance training and how it relates to fitness professionals a bit alarming. The goal was not just to write an article on balance training and show the reader a few of exercises they could do with their clients. Rather, we were interested in showing you the science behind balance training and to provide a structural approach.

Today’s population is more unhealthy than ever before in history, including a large number of people suffering from a variety of orthopaedic dysfunctions. How does this relate to you? Many of these people are your clients, and if you don’t have a solid grasp of what you are doing when prescribing exercises to them, you may be doing far more harm to them than good!

When reading this article, we recommend you spend some time going through it more than once. A good anatomy textbook and a highlighter may prove to be valuable in later parts of this article especially. More than anything, we want to show you that balance training is not as simple as some make it out to be and that there is much more to balance training than meets the eye. Our hope is that this article series will provide you with the tools necessary to start prescribing smart exercise programs and helping your clients far beyond their expectations!

Introduction

Balance training is needed today more than ever! It is projected that by the year 2045, there will be 77 million people older than the age of 65, and one out of every five people will be age 85 or older! Almost half the population over age 74 has difficulty with common functional activities, such as lifting, climbing stairs, walking, standing, bending, reaching and grasping, and it is well known that the most common orthopaedic injury among the elderly are hip fractures.

To address the growing numbers of elderly members joining gyms and health clubs, emphasis will need to be placed on exercises that improve key biomotor abilities such as strength, endurance, balance, agility, coordination and flexibility. Accomplishing these objectives requires greater emphasis on functional exercise programs, including Tai Chi, Yoga, Swiss ball training and free weight training, and a greater emphasis will need to be put on the skillful use of tools such as the Fitter, balance boards and BOSU balls. Notice I said skillful use of balance tools... that will be part of my focus in this article series.

Tai Chi has been shown to positively augment physical therapy programs aimed at improving balance, posture, coordination and integration of movement, endurance, strength, flexibility and relaxation. Swiss ball training has been shown to improve balance in a controlled study and has been used as a key modality in the treatment of neurologically impaired patients for over 30 years. Effective implementation of these functional exercise programs will require a more structured approach to balance training than is currently being used, and it will require that gyms provide the space for these types of exercise, particularly in the free weight area.

The topic of balance training is exceedingly complex. Though much more could be written on the subject than I am including here, it is my intention to give the reader a better understanding of the science behind balance training and to show you it’s not quite as easy as simply putting someone on a balance board or foam roller. That being said, here are the objectives for this series of balance training articles:

* Understand the relationships between segmental and gross stabilization and posture and the development of balance skills
* Learn to prescribe specific balance training exercises based on the individual needs of your client’s environmental demands - not the latest F.A.D. (Forthcoming Anatomical Dysfunction) training methods!
* Appreciate that balancing is a skill and that because someone can perform complex balancing acts does not assure they have intrinsic balance, segmental stability, nor does it correlate with a reduced incidence of musculoskeletal dysfunction.

We will be covering the first of these objectives in this part of the series.

HOW STABILITY AND POSTURE RELATE TO BALANCE

While the terms stability and posture may appear to be two distinct terms at first glance, they are intimately related to one another - especially with regard to balance and the related functional applications of such training.

SEGMENTAL STABILITY

The ability for any joint complex in the human body to function without internal derangement during normal human activities requires the maintenance of an Optimal Instantaneous Axis of Rotation (OIAR). While there a variety of joint types in the human body, joint movement can be broken down into the following: surface gliding, linear gliding, rocking or rolling motion, rocking combined with gliding motions and/or axial rotation. All joints in the human body are under the influence of segmental stabilizers (muscles crossing that joint only) and gross stabilizers (muscles crossing multiple joints). For example, the shoulder joint receives segmental stability from the rotator cuff musculature, while larger muscles like the pectoralis major and latissimus dorsi serve as gross stabilizers. Assisting with joint stabilization are ligaments, joint capsules and fascial structures such as the iliotibial band.

Every joint complex in the body is richly innervated with mechanoreceptors or nerve endings highly sensitive to motion that provide information regarding joint position, pressure, tension and pain (Table 1). When the active and passive systems of the body effectively stabilize a given joint and maintain an OIAR, normal neuromechanical relationships allow pain free function.

A. Maintenance of an optimal instantaneous axis of rotation (OIAR) results in physiological mechanoreceptor response and joint health.

B. Loss of an OIAR results in capsule and ligament stress, strain and/or injury. Due to mechanoreceptor influences on tonic and phasic musculature, locally and globally, faulty recruitment patterns may disrupt recruitment of gross stabilizers and balance!

However, in the presence of a muscle imbalance or faulty recruitment of stabilizer muscles, the chances of maintaining segmental stability and an OIAR are significantly diminished. This will likely result in aberrant strain in the capsular and ligamentous structures of the joint complex and may cause faulty proprioceptive information to be sent to the spinal cord and brain (Figure 1-B). Additionally, there will be compensatory facilitation of key muscles around the involved joint complex and possibly other areas of the body.

Because the Type I mechanoreceptors are located in the most superficial portions of a joint capsule, they are the first to be damaged any time there is of a loss of an OIAR that induces non-physiological loading of the joint capsule and ligaments. If the joint structure is damaged enough to traumatize the deeper fibers of the capsule, there will also be destruction of Type II mechanoreceptors.

JOINT RECEPTORS


FUNCTION

Type I


Low threshold, slowly adapting static and dynamic mechanoreceptors. Tonic reflexogenic effects on neck, limb, jaw and eye muscles. Postural and kinesthetic sensation. Pain suppression. Facilitate the tonic muscle system.

Type II


Fast adapting, low threshold dynamic mechanoreceptors. Phasic reflexogenic effects on the neck, limb, jaw, and eye muscles as well as pain suppression. Facilitate the phasic muscle system.

Type III


High threshold, very slow adapting receptors. Have the same characteristics as a golgi tendon organ.

Type IV


High threshold, non-adapting pain provoking nerve fibers. These fibers have tonic reflexogenic effects on the neck, limb, jaw and eye muscles. They also induce cardiovascular reflexogenic effects. Facilitation can cause guarding in the tonic muscle system.

Another important aspect to understand is that the Type I mechanoreceptors communicate directly with the tonic muscles of the body and the Type II mechanoreceptors communicate with the phasic muscles of the body. For a better understanding of tonic and phasic muscles, please refer to Table 2.

When capsule and ligament structures become overloaded and damaged, the resulting tonic muscle facilitation commonly leads to characteristic holding patterns and faulty movement sequences. A classic example of this is seen in a postural holding pattern demonstrated by an elevated, forward-rounded shoulder with increased tone in the biceps, or increased postural elbow flexion. When someone has this holding pattern and they perform movements such as lat pull downs, chin ups, rows and shoulder abductions, the movement is usually initiated from the upper trapezius, evidenced by a shoulder-hiking action. During shoulder abduction, there is often increased effort from the upper trapezius at the beginning of the motion to carry the arm through mid and upper ranges of abduction; there may also be an associated pain with this movement.

How does this pertain to balance training? When practicing any balance exercise or drill, such compensatory recruitment patterns are commonly accompanied with posture that is not conducive to optimal skills development or maintenance of one’s center of gravity over their own base of support. For instance, many protective patterns resulting from joint instabilities in the body result in gradual pronation of one’s entire body. From a postural perspective, this constitutes forward head posture, increased pronation of the extremities and a reduced ability to support the body against gravity and kinetic loading.

Poor posture is detrimental to learning or maintaining a balance skill because any environment requiring maintenance of balance also requires three-dimentional freedom of motion in the spine in order to right oneself. Because extremity motions required to right oneself are generally acyclical, the ability to rotate the spine efficiently and effectively is essential to preventing unwanted falls. As you can see from Figure 2, anytime someone’s thoracic kyphosis is increased and/or they have forward migration of the head, rotational capacity and rotational efficiency will be reduced, thus reducing one’s ability to right themselves or balance!

The problem of muscle imbalance and faulty joint motion is not just localized to a “dysfunctional joint complex.” Clinical experience demonstrates that such clients not only have an increased risk of injury while learning new and unfamiliar balance skills, but they may also complain of “abnormal nagging pains” of an unknown origin while learning or practicing such exercises. This is likely to result from faulty motor recruitment of muscles at distant locations.

In support of this contention, Dvorak and Dvorak have demonstrated something they refer to as a spondylogenic reflex syndrome. While under cervical traction, the researchers electrically stimulated mechanoreceptors at the C3-4 level and were able to record significant EMG (electrical activity) responses in muscles certain muscles including the sternocleidomastoid, trapezius, digastric, scalenes, triceps, rectus femoris and biceps femoris! These findings strongly suggest that the electrical messages sent to the brain may make it respond as if a corresponding preprogrammed pattern of motion were taking place. Dvorak and Dvorak identified this phenomenon as a distant recruitment pattern.

This relates to the fitness professional because any individual suffering from a muscle imbalance and an inability to maintain OIAR during a challenging balance skill may develop an idiopathic hamstring strain, groin strain, muscle tear or spasm in a seemingly unrelated region relative to the problematic joint. In other words, you could injure a client that has a muscle imbalance if you give them an ill-prescribed balance exercise!

Additionally, balance training drills in the presence of intrinsic imbalance are likely to predispose your client to injury outside the gym, secondary to facilitation of faulty motor sequencing.

GROSS STABILITY, MUSCLE CHAINS AND BALANCE

The body knows nothing of muscles, only of movement. During the continual changes that take place to preserve our equilibrium while moving, the body is constantly activating an array of muscles in patterns of coordination that causes muscles to lose their identity. When we train people using balance exercises, we are training hundreds of muscles at once.

Current research by Serge Gracovetsky and Andre Vleeming et.al. expands on previous knowledge of muscle chains presented by such anatomy experts as Raymond A. Dart. In Figures 3-6, specific chains of muscle are now referred to as outer unit muscle systems by these and other researchers. The outer unit muscle chains work synergistically with inner unit muscle systems to carry out motor commands from the CNS. An understanding of outer unit systems and their working relationship with inner unit systems is necessary to understand how an individual or an athlete, such as a gymnast, can display impressive feats of balance (above) yet suffer from chronic musculoskeletal pain. In many cases they are predisposing themselves to injury by performing various balance acts while their body is out of balance at a segmental or gross level. Just because they can perform acrobatic feats of balance doesn’t mean they have inner structural balance, nor does it mean that repetitive exposure to further balance training is optimal for long term progress!

To appreciate how this works a little better, first consider that the small segmental stabilizer muscles have a profound influence on the recruitment of the larger outer unit muscles. For example, spindle cell counts of small muscles such as the suboccipital muscles in the anterior and posterior cervical region, and the intertransvarii and interspinales of the cervical and lumbar spine, have as many as 200-500 spindle cells per gram of muscle tissue! Using this information it becomes evident that one of their primary roles is to inform the CNS of joint position. As these position sensitive muscles discharge through the gamma nervous system they, along with local mechanoreceptors, have a profound influence on the alpha motor neurons of the larger muscles, which have the capacity to alleviate compression, torsion and sheer forces acting on any joint experiencing threshold limits of motion.

Problems arise in these systems when athletes become more experienced at exerting themselves and therefore become progressively more able to ignore warning signals coming from within. Examples of this are Golgi inhibition override by experienced Power Lifters, and the fact that many gymnasts and martial artists are capable of performing amazing feats in the presence of intrinsic pain and dysfunction.

It must be remembered that pain is the most powerful and effective re-programming agent of the CNS and anytime you are learning a balance skill at the expense of segmental stability or in the presence of muscle imbalance syndromes, you are retarding the ability to effectively utilize the segmental and gross stabilizers of the body. More importantly, you are teaching the body to move in an environment in which pain avoidance is the primary goal, not optimal motor learning!

As a clinician, I have had to treat scores of elite athletes in sports requiring exquisite balance skills, including motocross, skate boarding, ice skating, gymnastics, equestrian, hockey, skiing, surfing and martial arts. All of the athletes in these sports could perform amazing balance acts, yet they all came to me because they were in pain! To restore an athlete or individual’s ability to train for and participate in these sports, muscle balance and segmental stability training must precede balance skills development if long-term performance and injury prevention are the goals!

POSTURE AND BALANCE SKILLS DEVELOPMENT

The topic of posture is a complex one, but my goal here is to merely show you the intimate relationship between posture and balance training. To begin, I would like to point out that in nature, where animals function naturally, poor posture and poor balance are virtually unheard of (below).

Simply stated, posture is the sum total, or static and dynamic expression, of segmental and gross stability. At the segmental level, each joint complex maintains it’s own balance as expressed by the maintenance of an OIAR and must maintain a balanced working relationship with one another.

In an individual with poor posture (above, B), attempting to learn balance skills will only reinforce poor posture if they are unable to achieve optimal alignment and stability during the exercise! Ultimately, balance training in the absence of postural training and segmental stability perpetuates postural, joint and soft tissue dysfunction - the tonic muscles become progressively more facilitated while the phasic antagonists become progressively more inhibited, further degenerating length/force relationships. This is very important to remember because the body always moves toward its position of strength. Therefore, anytime you learn a new skill from a position of poor posture (balance skill or otherwise), you are merely reinforcing faulty biomechanical relationships and faulty motor skills development! In this case, the brain now seeks to generate an equilibrium reaction or to generate force from a position of poor posture (below).



Your client with poor static posture will demonstrate poor dynamic posture if therapeutic intervention and postural training are not implemented prior to structural adaptation taking place. For example, notice the kypholordotic posture presented by this roofer carrying a sheet of plywood across a rooftop, a situation that naturally requires axial extension or lengthening of the spine for optimal performance and injury prevention! It is important to have an appreciation for static vs. dynamic posture when attempting to improve balance in your client.
Part 2 of this article series takes a look at the basic reflexes of Righting and Equilibrium that we use during balance activities, and it will give us practical tools for building the right type of balance in our clients, from sedentary to elite level athletes.
